How much of each food should I eat to hit my macros?

Short answer

Pick your foods, then solve for grams: each food adds protein, carbs and fat in proportion to its weight, so finding amounts that hit all your targets is a small system of equations. With three or more foods you can usually land every macro within a gram or two. By hand it takes trial and error; a macro solver such as vopti calculates it directly.

The math, briefly

A food with P grams of protein, C of carbs and F of fat per 100 g contributes grams × P / 100 protein, and so on. Choose foods, and you are looking for the amounts whose totals equal your protein, carb and fat targets (calories follow, at 4, 4 and 9 kcal per gram). Fixed foods, like a meal you already ate, are subtracted from the targets first.

Doing it by hand

  1. Lock the fixed foods and subtract their macros from the day.
  2. Protein first: size your leanest protein food to cover most of the remaining protein.
  3. Then carbs: size a mostly-carb food (rice, oats, fruit) to the remaining carbs.
  4. Then fat: close the gap with a fat source (oil, nuts, full-fat dairy).
  5. Iterate: each food carries some of every macro, so adjust and repeat until all three land.

Solved: the same problem, in one step

Target about 2,200 kcal: 165 g protein, 220 g carbs, 73 g fat. A chicken burrito and chips are locked; the solver found the other three amounts at once.

Questions

How many foods do I need to hit my macros exactly?

Usually three or more with different profiles: one mostly protein, one mostly carbohydrate, one with fat. With fewer foods, some targets can only be approximated.

Should I weigh food raw or cooked?

Either works if the nutrition values you use match the state you weigh in. Cooked rice and raw rice have very different values per 100 g.

What if I already ate something that doesn't fit?

Lock it at the amount you ate and re-solve the rest of the day; the remaining foods absorb the difference.
